Hydration for Athletes: Before, During and After the Work

Fluid loss is the quiet performance thief. How to think about hydration around training and racing, where electrolytes come in, and where an IV fits.

Ask most athletes about fuel and they can recite carbohydrates per hour. Ask about fluid and the answer is usually "I drink when I'm thirsty." Thirst lags. By the time it registers, performance has already started to slip.

Why a small deficit matters

Water is where every metabolic reaction in the body happens, and it is how heat gets moved from working muscle to the skin. Lose a couple of percent of body weight in sweat and the heart works harder for the same output, perceived effort rises and coordination gets sloppier. None of that shows up as a single dramatic moment — it shows up as the last interval that felt harder than it should have.

It is not only water

Sweat carries electrolytes, sodium above all. Replacing water without sodium on a long, hot session can leave you both under-fuelled and feeling flat. A good hydration plan pairs fluid with electrolytes in proportions that match how much and how salty you sweat — which is personal, and worth testing in training rather than on race day.

A simple framework

  • Before: Arrive at the start line hydrated. Sip through the day; a large volume in the final hour mostly ends up in a bathroom.
  • During: Drink to a plan, not to thirst, on anything over an hour. Include sodium.
  • After: Replace what you lost over the following hours, with food. Salty meals do a lot of the work.

Where an IV fits
